Few sleep topics have been simultaneously more discussed and less understood than blue light from screens. Depending on which article you read, blue light is either destroying your circadian rhythm and requires $80 glasses to combat, or is a manufactured concern with no real impact on ordinary use. The actual research picture, as usual, is somewhere in the middle — and it points at a different intervention than the one being marketed most heavily.

What blue light actually does

The short-wavelength blue portion of visible light has the strongest suppressive effect on melatonin, the hormone that helps initiate sleep. This is why bright morning light — which is rich in blue wavelengths — helps set your circadian clock, and why bright artificial light late at night can delay it. The mechanism is well established in the research literature. What is less well established is how much everyday screen use actually matters compared with other factors like room lighting, sleep timing, and behavioral stimulation from the content itself.

The intensity issue

A key finding often lost in popular coverage is that the blue-light impact of screens depends heavily on brightness and duration. A dim phone screen viewed for a few minutes has a small effect. A tablet at full brightness, held six inches from the face, for two hours before bed, has a much larger one. Overhead lighting, especially cool-white LEDs, often contributes as much or more blue light exposure in the evening than a screen does. In many homes, dimming or warming the room lighting is a higher-impact intervention than putting on blue-blocking glasses.

Blue-light glasses: what the research shows

Blue-light-filtering glasses have been marketed heavily for both sleep and eye strain. The research on sleep benefits is mixed at best, and the research on eye strain is largely negative — most reviewers, including the American Academy of Ophthalmology, have found no clear evidence that blue-light glasses reduce digital eye strain. For sleep specifically, a few small studies suggest modest benefit for evening use, but the effect size is smaller than simply reducing screen brightness and dimming room lighting.

The bigger issue: stimulation

The under-discussed reason phones and tablets interfere with sleep is not the wavelength of the light. It is what you are doing on them. Scrolling social media, checking email, reading news, or playing a game keeps the brain in an actively engaged state that opposes sleep. The same person reading a physical book in the same room with the same lighting would have a very different sleep experience. Focusing solely on the light and ignoring the content misses the larger problem.

Practical guidance

A reasonable evening strategy for most adults: reduce overall screen use in the last hour before bed, dim and warm any lighting in the room, use built-in "night mode" or warm-color settings on phones and computers (which do reduce blue light meaningfully), and, most importantly, keep the phone out of arm's reach once you are in bed. Blue-light glasses are optional; if you enjoy wearing them, they do no harm. The higher-impact changes are behavioral, and they cost nothing.

When to seek help

If you have implemented reasonable evening changes and still struggle with sleep, or if you use screens in bed because you cannot fall asleep otherwise, please talk to a physician or sleep specialist. Persistent difficulty falling or staying asleep can indicate a treatable sleep disorder or another underlying condition.
